30 min brisk walk with weighted vest set at 5–10% body weight.
Norwegian 4x4 interval training. 10-minute warm-up. Push to your max pace for 4 minutes — you should be breathless. Then follow with a 3-minute active recovery. Repeat 4 times. Cool down for 5 minutes.
40 min brisk walk mixing in hills or inclines. Get outside or complete this workout on a treadmill.

Start at 5–10% of bodyweight. Progress the load, the duration, or the intensity — but not all three at once. We recommend increasing vest load as the weeks pass. However, form comes first, always.
Consider this a bonus round if you're feeling strong and want to keep moving. Tack a 5–15 minute circuit onto the end of your endurance walk. Muscles are already warm and you're done in under an hour.
Rest days are important for recovery and building muscle. We recommend easy walks, stretching, or mobility to keep the body moving and the vest benefits compounding.
